Your ring tells you that you got 47 minutes of deep sleep, the app colours it red, and you have decided the night was a write-off. This is now one of the most common ways people worry about sleep — and a lot of the worry is misplaced.
Here is what the number actually means, what is genuinely normal, and why the harder you chase deep sleep directly, the less you tend to get.
The stages, quickly
Sleep is not one state. It cycles through four, roughly every 90 minutes.
Light sleep (N1 and N2) is the majority of your night — around 50–60% — and it is not filler. N2 in particular does real work on memory and motor learning. People dismiss it because it is not glamorous, but you are supposed to spend most of the night here.
Deep sleep (N3, slow-wave sleep) is the physically restorative stage: growth hormone release, tissue repair, immune function, and a glymphatic clear-out of metabolic waste from the brain. This is the one everyone wants more of.
REM sleep is where most dreaming happens, and it handles emotional processing and memory consolidation. Different job from deep sleep, equally necessary — the two are not interchangeable.
The actual numbers
For a healthy adult across a 7–9 hour night:

So one to two hours of deep sleep is the normal range for an adult. If your tracker shows 90 minutes and you have been treating that as a failure, it is not — it is squarely normal.
And here is the structural fact that reframes most of the anxiety: deep sleep is front-loaded. Your body prioritises it, so the first sleep cycle of the night contains the most — often 30–40 minutes in that cycle alone — and each later cycle contains progressively less, replaced by longer REM toward morning.
Two things follow. First, the early hours of the night are disproportionately valuable for deep sleep, which is a real argument against a late bedtime. Second, if something wakes you repeatedly in the first few hours, you are damaging deep sleep specifically — which brings us to why the number drops.
Why deep sleep declines
Before assuming yours is broken, know that some decline is simply expected. Deep sleep falls with age — it peaks in childhood and adolescence and decreases steadily through adulthood. A 50-year-old getting less deep sleep than a 25-year-old is not malfunctioning; that is the trajectory.
The things that suppress it beyond age are the familiar list:
Alcohol. It can increase deep sleep in the first hour, then wrecks the back half of the night and cuts total slow-wave and REM sleep. A reliable deep-sleep destroyer, and one your tracker will show you plainly. (What one drink costs you overnight.)
Fragmented sleep. Every time you surface — even briefly, even without remembering it — you risk dropping out of deep sleep and having to climb back down through the lighter stages. Anything that fragments the night therefore hits deep sleep hardest.
Mouth breathing. The most common invisible fragmenter. It keeps sympathetic tone elevated and produces micro-arousals all night, which is exactly the pattern that erodes slow-wave sleep. A warm room, late meals, and caffeine. Each fragments or lightens sleep through its own mechanism, and they stack.
Why chasing the number backfires
Here is the counterintuitive part. You cannot consciously increase deep sleep, and trying tends to reduce it.
Deep sleep is generated automatically when the conditions are right. There is no deep-sleep breathing technique, no supplement that reliably manufactures it, no position that summons it. What you can do is remove the things that suppress it and let your body do what it already wants to do.
Meanwhile, anxiety about the number is itself counterproductive. Checking your deep-sleep score first thing and feeling stressed raises cortisol and sympathetic tone — which is precisely the state that suppresses deep sleep the following night. There is a documented phenomenon, only half-jokingly called orthosomnia, where the pursuit of perfect tracker numbers actively damages sleep. If your score is making your sleep worse, the score is the problem.
What actually raises it
All indirect, all unglamorous, all things you have read here before because they are the same levers that fix everything else:

- Cut alcohol, especially close to bed. The fastest visible change most people can make to their slow-wave sleep.
- Keep the room cool. The core-temperature drop that deep sleep depends on needs a cool room to happen. (The cooling protocol.)
- Stop fragmenting the night — fix mouth breathing, congestion, and a warm or bright room.
- Exercise. Moderate aerobic training reliably increases slow-wave sleep over time. One of the few things that raises the ceiling rather than just removing suppressors.

About that tracker number
A note on accuracy, because it matters for how much weight to give the figure. Consumer wearables estimate sleep stages from movement and heart-rate patterns, not from brain activity — and staging is exactly what they are worst at. Against clinical polysomnography, deep-sleep estimates from wrist and ring devices are frequently off.
So the specific minute count is soft. What the devices do reasonably well is trend: your deep sleep this week versus your own average. That comparison is useful. The precise number on any single night is not worth losing sleep over — literally.
The bottom line
Adults need roughly one to two hours of deep sleep a night, about 13–23% of the total, and it is front-loaded into the early cycles. Some decline with age is normal; beyond that, alcohol, fragmentation, mouth breathing, heat, and late caffeine are what suppress it.
You cannot will deep sleep into existence — you can only remove what blocks it and protect the early hours where most of it happens. Go to bed earlier and more consistently, keep the room cool, cut late alcohol, stop fragmenting the night, and read your tracker as a trend rather than a verdict. Then stop staring at the number, because the staring is part of the problem.
