You are exhausted. You have been yawning since nine. You get into bed, close your eyes — and your brain switches on like someone flipped a breaker. Tomorrow's to-do list, a conversation from 2019, a low hum of anxiety about nothing in particular. Your body is spent and your mind is sprinting.

This specific, maddening mismatch has a name — "tired but wired" — and understanding the mechanism is most of the way to fixing it. Because the intuitive fix, trying harder to relax, is the one move guaranteed to make it worse.

Two different systems

The confusion comes from assuming sleepiness is one thing. It is two, and they can disagree.

Sleep pressure is the physical drive — driven by adenosine, which accumulates the longer you are awake. This is the "tired": heavy limbs, gritty eyes, yawning. By late evening it is high.

Arousal is your nervous system's activation level — governed by the sympathetic branch, cortisol, and adrenaline. This is the "wired." For sleep to begin, arousal has to come down so that sleep pressure can express itself.

Tired-but-wired is exactly this: high sleep pressure and high arousal at the same time. The drive to sleep is there, but elevated arousal is sitting on top of it, holding the door shut. You are not failing to be tired enough. You are too activated to let the tiredness through.

What is keeping arousal up

Cortisol at the wrong time. Cortisol should be low in the evening and rise toward morning. Chronic stress flattens or inverts that curve, leaving you with evening cortisol that keeps you alert exactly when it should be receding. This is the classic pattern of someone stressed and overworked: wired at 11pm, then flattened at 7am when the alarm goes. (The morning half of the same problem.)

No transition. This is the big, under-appreciated one. Modern evenings often run at full cognitive intensity — email, problem-solving, an emotionally engaging show, an argument in a group chat — right up until the light goes off. You cannot sprint until the instant of bed and expect your nervous system to stop on command. Arousal has momentum. Without a wind-down, you carry the day's activation straight into the pillow.

Stimulants still active. An afternoon coffee is still a quarter-strength dose at midnight. Caffeine is an arousal drug; if it is still in your system, it is holding the sympathetic side up while adenosine pushes the other way — the tired-but-wired state, chemically induced. The bed has become an anxiety cue. If you have spent enough nights lying awake and frustrated, your brain has learned an association: bed means struggle. Getting in now triggers a small alerting response automatically, before you have thought anything. This is learned, and it can be unlearned.

Screens and light. Bright evening light suppresses melatonin and keeps the alerting system engaged. Less about the blue wavelength specifically than about a bright, stimulating device holding your attention. (Dim the house, not just the screen.)

Why "just relax" fails

Here is the trap at the centre of it. Once you are lying there wired, the natural move is to try to force sleep — and effort is arousal. Trying to sleep activates the exact system that prevents sleep. Then you check the clock, calculate how little sleep you will get, and that anxiety raises arousal further. It is a genuine positive-feedback loop, and "try harder to relax" pours fuel on it.

The way out is not more effort. It is removing the pressure to perform, and giving arousal somewhere to go.

What actually works

Build a real transition — a wind-down ramp. The single highest-leverage change. Give yourself 30–60 minutes between the day and bed where the intensity genuinely drops: lights down, screens off or dimmed, something low-stakes and analog. You are not trying to force sleep in that window; you are letting arousal decay before you ever get into bed. Treat it as part of sleep, not optional.

Get out of bed if you are wired in it. Counterintuitive and correct. If you have been lying awake for 20-odd minutes, get up and do something dull and calm in dim light until you feel genuinely sleepy, then return. This breaks the bed-means-struggle association and removes the performance pressure. Lying there willing it to happen reinforces exactly the wrong learning.

Lengthen your exhale. The fastest direct lever on arousal. A slow nasal inhale for four, a slow exhale for six to eight, for a few minutes. Extended exhales activate the parasympathetic branch directly — this is not a relaxation platitude, it is the physiological off-switch, and it works because it targets arousal rather than trying to summon sleep.

Get the thoughts out of your head and onto paper. If the racing mind is planning or worrying, keep a pad by the bed and write the loop down — tomorrow's tasks, the worry, whatever is circling. Externalising it gives your brain permission to stop rehearsing it. A lot of the racing is your mind refusing to drop something it is afraid of forgetting.

Cool the room. Arousal and temperature are linked; a cool room supports the physiological down-shift, and the core-temperature drop that sleep depends on cannot happen in a warm one. (The cooling protocol.)

Fix the daytime inputs. Hold your caffeine cutoff, get morning light so your cortisol curve is correctly shaped, and do not do your most stressful work in the last hour of the day.

Where breathing fits

One mechanical note. Once you do fall asleep, breathing through your nose keeps the nervous system biased toward the calm, parasympathetic side all night, rather than the elevated sympathetic tone that mouth breathing sustains. It will not fix a racing mind at the point of sleep onset — but it improves the quality of the sleep you do get, which lowers next-day stress, which lowers tomorrow night's arousal. The bottom line

Tired-but-wired is high sleep pressure and high arousal at the same time — the drive to sleep is there, but activation is holding the door shut. It is kept up by evening cortisol, no transition between day and bed, lingering caffeine, a bed that has become an anxiety cue, and bright light.

The fix is not more effort, because effort is arousal. Build a genuine wind-down ramp, get out of bed when you are wired in it, lengthen your exhale, write the racing thoughts down, and cool the room. Stop trying to sleep, and let the tiredness you already have come through.
